What's inside
This 10 minute morning workout works your whole body before you step in the shower. No equipment, no gym clothes needed, and a quiet version with no jumping if the house is still asleep.
You do 10 moves for 45 seconds each, with 15 seconds to switch. That is it. Ten minutes, done before the coffee is ready.

The 10 minute morning workout

Set an interval timer for 10 rounds of 45 seconds work and 15 seconds rest, or just glance at the clock.
| # | Move | Quiet / easier | Harder | Works |
|---|---|---|---|---|

| 2 | Bodyweight squat | Squat to a chair, tap and stand | Pause 2 seconds at the bottom | Legs, glutes |

| 4 | Reverse lunge | Hold the wall | Alternate legs without support | Legs, glutes |
| 5 | Glute bridge | Both feet | Single leg, switch halfway | Glutes, hamstrings |
| 6 | Bird dog | Arms only, then legs only | Opposite arm and leg, 2 second hold | Core, back |

| 8 | Forearm plank | From your knees | From your toes | Core |
| 9 | Step jack | Step one foot out, arms up, switch | Jumping jack | Heart rate |
| 10 | Standing stretch | Reach up, fold forward, roll up slowly | Add a side bend each way | Cool-down |
Form cues for the moves people get wrong

- Squat: sit back like you are reaching for a chair. Knees follow your toes. Chest proud.
- Push-up: body in one straight line from head to heels (or knees). Lower your chest, not your head.
- Reverse lunge: step back far enough that your front shin stays roughly upright, and lower straight down.
- Bird dog: on hands and knees, reach one arm forward and the opposite leg back without letting your hips tip. Slow wins.
- Plank: squeeze your glutes and tuck your tailbone slightly. If your lower back sags, drop to your knees.
The 2 minute version (for the worst mornings)
Overslept? Do moves 2, 3 and 5 for 40 seconds each. That is two minutes. It still counts.
That is not a pep talk. The WHO guidelines dropped their old rule that only 10 minute bouts of activity counted. Moderate or harder activity of any length now counts toward your weekly total.
4 week progression
Same 10 moves, a little harder each week.
| Week | What changes |
|---|---|
| 1 | 45 seconds on, 15 off, easier versions. 3 mornings |
| 2 | Try the harder version of 3 moves. 4 mornings |
| 3 | Harder versions of at least 5 moves. 4 or 5 mornings |
| 4 | Do two rounds on 2 of your mornings (20 minutes) |
The goal each week is that the last 10 seconds of each move feel like work. Light loads can build as much muscle as heavy ones, but in the review of 21 studies that showed it, people pushed every set until they could not do another rep. So when a move feels easy for the full 45 seconds, switch to the harder version.
Why morning?
Honestly, not because of any magic in the clock. We like mornings simply because the day has not had a chance to take over yet. If you are more of an evening person, this workout works just as well at 7 pm.
What does matter is doing it regularly. The WHO recommends strength work for all your major muscles at least two days a week. Three of these mornings a week covers most of that. The one gap is your upper back, since there is no pulling move; our dumbbell workout for women fills it.
Make it stick:
- Lay your mat out the night before. One less decision at 6 am.
- Attach it to something you already do. Kettle on, workout starts.
- Count mornings, not results. Check off a day on your calendar every time you do it.
Questions
Should I eat first?
Up to you. Ten minutes at this intensity is fine on an empty stomach for most people. If you feel lightheaded, have a small snack first.
Is 10 minutes really enough?
For building a habit and some strength, yes. For bigger changes, combine it with daily walking, or work up to a longer routine like the 30 day arms, abs and butt challenge.
My knees click when I squat.
If there is no pain, you can usually carry on. If it hurts, squat to a higher chair, keep your weight in your heels, and get it checked if the pain sticks around.
Can I do this every day?
Yes, at this intensity. If you feel sore, swap one morning for a walk.
I want more cardio.
Try our no equipment home cardio workout on a couple of mornings instead.
